Coffee before exercise can help, but only when dose, timing and tolerance fit the athlete. Caffeine may improve alertness, perceived effort, endurance and some high-intensity or skill outcomes. It can also cause tremor, anxiety, gastrointestinal urgency, palpitations or a poor night's sleep. A harder session is not a gain if recovery is damaged.
For a healthy adult, a modest coffee 30–60 minutes before an ordinary training session is a sensible first test. Do not discover a high dose on race day, and do not use caffeine to conceal illness, inadequate food or chronic sleep loss.
Why caffeine can be ergogenic #
Caffeine mainly blocks adenosine receptors, changing the perception of fatigue and increasing central alertness. The International Society of Sports Nutrition position stand reports benefits in many studies of endurance, muscular endurance, sprinting, jumping and some sport-specific tasks. Individual response remains substantial: some athletes gain little, and some perform worse because they become over-aroused or uncomfortable.
Calm precision matters in shooting, golf or technical climbing, where tremor and excessive stimulation may outweigh any vigilance benefit. Measure the relevant outcome, not just how “energised” you feel.
Dose: begin below the research maximum #
Sports trials often use measured capsules, whereas coffee varies with bean, recipe and cup size. Benefits are commonly studied around 3–6 mg/kg, with effects possible at lower doses. Very high doses add adverse effects and are seldom necessary.
For everyday training, 50–100 mg is a cautious first test for a sensitive or inexperienced user; a regular drinker might test 100–200 mg. The EFSA considers a single dose up to 200 mg, about 3 mg/kg for a 70 kg adult, generally safe for healthy adults even within two hours of intense exercise under normal conditions. That is a safety reference, not proof of benefit.
An espresso is often estimated around 60–80 mg, and a 200 ml filter coffee around 90 mg, but actual values vary. A large mug or concentrate can deliver far more. Our comparison of arabica, robusta and caffeine explains why taste intensity is not a dose measurement.
Timing and sleep #
Caffeine is absorbed fairly quickly, so 30–60 minutes before exercise is a practical starting window. Food, drink form and individual metabolism change the response. If running after coffee causes urgency, take it earlier, reduce the dose or skip it.
Late training requires a different calculation. A 2025 sleep trial found a strong dose effect: 100 mg showed no significant average impact up to four hours before bed in the small studied sample, while 400 mg impaired sleep when taken within twelve hours. Hydration without the myth #
Coffee supplies water. Moderate intake in habitual drinkers does not automatically cause dehydration, although caffeine can increase urine output and a drink is not a complete hydration plan for long, hot exercise. Conditions, sweat rate, altitude, duration and access to fluid matter much more.
For a short session, normal daily hydration may be sufficient. For a long or hot event, plan water, sodium and carbohydrate according to the effort, and do not count espresso as the only fluid. Our coffee and hydration guide discusses the controlled evidence.
Choose a predictable drink #
Espresso offers low volume and a relatively manageable serving. Filter coffee is easy to sip but can hide a high total dose in a large mug. Cold brew may be pleasant in heat but varies dramatically with concentrate ratio. A latte adds food energy and may feel gentler or heavier depending on the athlete. Decaf retains the ritual but not the expected caffeine effect.
Whichever form you choose, test the exact recipe in training. Record dose, timing, stomach response, performance and sleep that night. Change only one variable on the next attempt.
Supplements and anti-doping #
Pre-workout powders, gels, energy drinks and caffeine tablets make stacking easy. Add every source before taking another serving. Concentrated powder also increases dosing-error risk, and multi-ingredient supplements may contain undeclared or prohibited substances.
In 2026, caffeine is not on the World Anti-Doping Agency Prohibited List; it appears in the 2026 Monitoring Program, which covers substances not prohibited but watched for patterns of misuse. Rules can change. Competitive athletes should check their federation and use independently tested products.
When not to use it #
Skip or reduce pre-exercise caffeine if it repeatedly produces palpitations, tremor, panic-like symptoms, reflux, diarrhoea or insomnia. Pregnancy uses a lower total daily reference. A known rhythm disorder, uncontrolled blood pressure, relevant medication or unexplained exercise symptoms require professional advice.
A practical test is deliberately conservative: choose a low-stakes session, consume a small measured dose about 45 minutes beforehand, and record both the session and the following night. If the result is neutral, more caffeine is not automatically the answer. Better sleep, food, hydration and pacing usually matter more.
Coffee and sport can work well together when coffee is a precise option rather than a compulsory boost. Use the lowest helpful dose, protect recovery, test in training and accept that an individual non-response is a valid result.
